Turn Out the Lights and Let Melatonin Lull You to Sleep

Insomnia is widespread in America. About one-half of all Americans suffer from some degree of insomnia and about one-third suffer from life-disrupting insomnia.

There are many causes of insomnia, but one of the reasons why insomnia may be such a big problem in modern society is artificial lighting. To understand why, let's take a look at how we fall asleep naturally.

Your pineal gland is part of an internal "clock" that helps to regulate sleep and wakefulness. The pineal gland is light sensitive, which is why it is sometimes referred to as the third eye. When it gets dark, the pineal gland starts to convert a neurotransmitter called serotonin into the hormone melatonin, which helps you fall asleep.

This means that increasing serotonin and/or melatonin levels in the brain at bedtime can aid sleep. It also means that we fall asleep better when it is dark.

The bad news is that even a 100 watt light bulb generates enough light to inhibit melatonin production and keep you awake. So, in this article, we'll explore the use of 5-HTP, melatonin and darkness in helping you get a good night's sleep. We'll start by looking at tryptophan, the precursor to melatonin.

Tryptophan and Carbohydrates

The creation of melatonin begins with an amino acid called tryptophan. The amount of serotonin in your brain is directly dependent on the amount of tryptophan that enters the brain.

Tryptophan is a very large amino acid, so when it has to compete with other amino acids in a high protein meal, only small amounts of tryptophan enter the brain. So eating heavy protein meals late at night inhibits sleep, although a light protein snack is fine.

What helps is to have a more carbohydrate-rich meal in the evening and a more protein-rich meal at breakfast. Of course, I'm talking about complex carbohdrates like vegetables and whole grains.

Most people do the opposite. They eat cereal and other carbohydrates for breakfast and heavy protein at night. It's clear that this is not the way the body was designed to eat, since hydrochloric acid levels (which are needed to digest protein) are highest in the morning and lowest in the evening.

So, if you want to sleep better eat your higher protein meal at breakfast and save your carbohydrate-laden meals for the evening. (It also helps to make sure you finish your evening meal at least three to four hours before bedtime. If you do eat late at night, take digestive enzymes to ensure that you digest your meal before you try to sleep.)

5-HTP, Serotonin and Melatonin

When tryptophan enters the brain it is converted to 5-HTP (5-hydroxy-tryptophan) and then into serotonin. 5-HTP is available as a supplement and can be used to directly increase serotonin levels in the brain. This makes it helpful for both depression and insomnia. To use 5-HTP for insomnia, you need to take it a couple of hours before bedtime so there is time for this conversion to take place.

In order to get the serotonin to convert to melatonin, you need to get things dark. So, about one-half hour before bedtime, dim all the lights and turn off the computer and the TV. Read with a reading lamp or listen to some music that helps you relax.

When you do go to bed, make your bedroom as dark as possible. Get dark drapes to block out street lights or other outside lights. If you can't do this, you may even want to try wearing a sleep mask. This will help the pineal start to convert the serotonin in your brain into melatonin.

The Pineal Gland and Sleep Cycles

When you go to bed at a regular time, it helps promote the production of melatonin. The body tends to get into a rhythm of sleep and wakefulness, so having a regular bedtime helps "set" your biological clock to start producing melatonin at bedtime.

Of course, when you change time zones, especially in international travel, this disrupts your biological clock and your cycles of sleep and wakefulness. Melatonin as a supplement can come in very handy in this situations because it can help to "reset" your biological clock.

When you arrive at your destination and it is time for bed, take melatonin and again, darken the room as much as possible. This will help you body adjust to the new sleep cycle.

The safety of melatonin for short term use is well-documented, however, since taking melatonin is a form of hormone replacement therapy, I don't recommend it for long term use. It's much safer to increase serotonin levels naturally and use darkness to create melatonin.

Vitamin B Prevents Dementia And Alzheimer's

Elderly individuals with mild cognitive impairment who take huge doses of B vitamins everyday may reduce the rate at which their brains shrink by 50%, resulting in a much slower progression toward dementia, and eventually Alzheimer's disease, say researchers from Oxford University, England, in an article published in Plos One (Public Library of Science One), a peer-reviewed medical journal.

The investigators say this two-year clinical trial is the largest ever which examined the effect of B vitamins on "mild cognitive impairment" (MCI). Individuals with MCI have a higher risk of progression to Alzheimer's disease and other forms of dementia.

People with mild cognitive impairment can function in everyday activities, but they may have problems with memory, such as recalling people's names, losing the flow of a conversation, and not remembering where they left things. Approximately 16% of individuals aged over 70 years are affected by mild cognitive impairment, the authors wrote. Read the entire article.

Inflammation and Degenerative Diseases

Research continues to show that free radical damage and inflammation are primary causes of aging and degenerative diseases like cancer and heart disease. Antioxidants are nutrients, primarily found in plants, which prevent free radical damage and reduce inflammation.

Research also shows that people who eat lots of fresh fruits and vegetables, known to be loaded with natural antioxidants, have less degenerative disease. Feeding the Brain for Memory

The nervous system is a complex system that regulates and coordinates body functions, including the coordination of muscles, the senses, speech, memory, thought and emotion. Nervous system health, especially brain health, becomes a common concern as we age. As we get older, physical changes occur in the brain that can lead to cognitive decline, including a decrease in levels of neurotransmitters such as acetylcholine, which plays a large role in memory and learning.1 Other factors that can adversely affect cognitive health include alcohol abuse, chronic inflammation, vascular diseases and stress.1

It is estimated that up to one-third of adults will suffer from mild cognitive impairment, a gradual decline in cognitive function characterized by slow thinking and a reduced ability to learn as they age.1 Dementia is a type of cognitive impairment that decreases the ability to carry out everyday activities. Alzheimer’s disease is the most common cause of dementia among people age 65 and older.2 It is characterized by a progressive impairment of memory that results in serious loss of memory, thinking and language skills and behavioral changes that can prevent a person from living independently.2 It is believed that Alzheimer’s is caused by an accumulation of beta-amyloid protein in the brain, which damages nerve cells.3

Memory loss and forgetfulness can be a normal part of aging. However, scientists have discovered that healthy older people can do as well as younger people on memory and learning tests.4 Studies show that a lack of certain dietary nutrients can contribute to the development of mental disorders.5 Good nutrition and dietary supplements can support mental and nervous system health.

Lecithin is a rich source of phospholipids, including phosphatidylserine, phosphatidylcholine, phsphatidylethanolamine and phosphatidylinositol.6 Phospholipids help maintain healthy nerve cell membranes.7 Research has found that people with Alzheimer’s and age-related memory impairment have altered phospholipid compositions in the brain, and that the changes in neurotransmitter functioning in people with cognitive dysfunction may be attributed to these low levels of brain phosphlipids.6,7,8 Phosphatidylserine is the most abundant phospholipid in the human brain.6 Research indicates that phosphatidylserine levels in the brain may decrease with age.6 Studies show that supplementing with phosphatidylserine can improve cognitive function.6

Essential fatty acids such as those found in fish oil, krill oil, flaxseed oil (omega-3 fatty acids) and in evening primrose oil and borage oil (omega-6 fatty acids) play a key role in nervous system health and normal brain function.9 DHA (docosahexaenoic acid), an essential omega-3 fatty acid found in fish oil is highly concentrated in the brain (30% of brain gray matter is DHA).6 DHA also appears to promote the accumulation of phosphatidylserine in cell membranes.6 Alzheimer’s patients have lower cellular levels of DHA than control groups.10 Overall, lower levels of brain DHA is associated with cognitive impairment.10

Studies indicate that huperzine A (derived from Chinese club moss) may be beneficial for cognitive dysfunction and memory impairment.6 Huperzine A has been found to inhibit the enzyme acetylcholinesterase (AChE, which is responsible for breaking down acetylcholine. Acetylcholine is a neurotransmitter that is believed to be involved in learning, memory and mood. Alzheimer’s disease has been associated with low levels of acetylcholine in the brain.11 By inhibiting AChE, huperzine A increases levels of acetylcholine in the brain.12

B vitamins are important for healthy nervous system function. For example, vitamin B6 is required for the body to make neurotransmitters including dopamine, serotonin and norepinephrine.9 Vitamin B12 is vital for maintaining healthy nerve cells.13 Deficiencies of B vitamins can cause dementia if not corrected.14 Elevated levels of homocysteine have been associated with increased risk of developing Alzheimer’s disease and vascular dementia.15 It has been discovered that folic acid, vitamin B12 and B6 help to lower homocysteine levels.6

Studies have suggested that diets high in antioxidants can delay age-related memory loss.16 Alpha lipoic acid is a potent antioxidant and has been found to protect nerve cells.12 It has been approved in Germany for the treatment of neuropathy.12 Alpha lipoic acid is fat-soluble and can cross the blood–brain barrier.12 There is some evidence that alpha lipoic acid may be helpful for certain neurodegenerative conditions.12

According to many studies, supplementing with ginkgo biloba may improve cognitive function and memory.6 Ginkgo flavonoids have antioxidant actions and have been found in studies to protect nerve cells from oxidative damage.6 Ginkgo’s positive effects on cognitive function may also be attributed to ginkgo’s ability to improve circulation throughout the body, including in the central nervous system.6

Calming the Mental Chatter

Be Quiet So I Can Sleep!
Calming the Mental Chatter That Keeps You Awake

Most of us have experienced being kept awake by too much noise, but what happens when it's your own mind chatter that keeps you awake? Sometimes, especially when you're under a lot of stress, you just can't make your brain "shut up" so you can sleep. You lie awake, thinking about your problems, or worse yet, drop to sleep exhausted, only to wake up a few hours later with your brain churning with worries and fears.

So, what do you do when you just can't get your mind to quiet down so you can sleep? You can take your herbs, of course!

Fortunately our friends in the plant kingdom are there to help. There are herbs that help to calm down mental chatter so we can sleep. These herbs include valerian, passion flower, skullcap and corydalis. There is also a nutritional supplement called GABA that can promote a calm mind. Here's some helpful information about three of these mind calming remedies.

Valerian

I think of valerian as herbal valium. I used to think that valium was somehow derived from valerian, but that isn't the case. What is true is that both have similar actions.

Valium, also known as diazepam, is a benzodiazepine derivative drug. This class of drugs work on GABA-A receptor sites in the brain and central nervous system. GABA is a brain-calming neurotransmitter, which means it helps quiet the activity of the mind. This means that increasing GABA is useful for anxiety and insomnia.

Valerian has a broader action that valium and its related drugs. It contains several constituents that appear to act on the GABA in multiple ways. It may cause GABA release, inhibit reuptake of GABA and inhibit the enzyme that breaks GABA down. Research and experience suggests that valerian can have similar benefits for insomnia sufferers as benzodiazepines like valium, but can also help a person wake up more refreshed.

A basic dose of valerian for insomnia is one to two capsules at bedtime. It won't be quiet as strong or fast acting as drugs, but taken regularly it should have a cumulative effect. Some people may require higher doses, so if one or two doesn't work, try increasing the dose to three or even four capsules. A tincture would be faster acting than capsules.

The effect of valerian lasts about four hours. So if you wake up in the middle of the night thinking about your problems, then you may need a second dose.

However, be cautioned that valerian doesn't always act as a sedative. It's a stimulant for cats and for certain people, too. It's unclear exactly which people will be stimulated by valerian, but people with parasympathetic dominance (see February 3, 2010 issue of Nature's Field), low thyroid or ADD may find it keeps them awake. Large doses can also act as a stimulant. So, start with a small dose (one capsule) to see how you're going to react to it, and then work up to the dose that helps you sleep.

[As a side note, valerian stinks. It's odor has been compared to stinky socks and moldy cheese. Dioscorides, a Roman physician in the first century AD, called valerian "phu." The Latin puteo means to "stink or smell bad." This may be the origin of the word "piu," usually pronounced "pee-yew."

Passion Flower

If you've ever been in the Southern states and seen passion flower growing wild, you'll know what a beautiful plant it is. Passion Flower is also a wonderful nervine and anti-anxiety remedy, but it's much more specific for calming "mental chatter" than valerian is. Matthew Wood says that passion flower is "one of the most important remedies for overstimulation of the mind, excessive thinking, and chatter in the brain."

The great thing about passion flower is that it won't make you drowsy during the day. It can actually increase mental alertness by making the brain more focused. Then, when it comes to bedtime, it can help calm that "mind chatter" that keeps you awake. The mechanism by which passion flower accomplishes this is not as well understood or researched as valerian, but it may also be affecting GABA receptors.

The great thing about passion flower is that it is generally better for long term use than valerian and isn't as prone to "back fire," and keep you awake. Passion flower can be taken during the day to calm the nerves (one capsule two to three times daily) or one to two capsules at bedtime.

GABA

As we've already pointed out, GABA is a neurotransmitter that calms down brain activity and inhibits the over-firing of neurons. It is derivied from the amino acid l-glutamine, and can be useful for anxiety, ADD, epilepsy and insomnia. GABA can be taken as a supplement, either alone or in combination with other nervines to promote sleep.

Nature's Sunshine includes GABA in the formula GABA Plus, which also contains passion flower, l-gluatimine, l-taurine and spirulina. If you're one of those people who can't quiet your brain chatter, GABA Plus may be helpful.

The suggested dose is one to two capsules daily, so if you're taking it as a sleep aid, take one capsule about 30 minutes before bedtime. You could also combine this with one capsule of passion flower.

One caution from personal experience. I've used some of the brain calming remedies like GABA to help me sleep, but I find if I take them for too long without a break that my mind starts becoming duller during the day. In other words, I'm not thinking as clearly when I'm awake. I've found it's a good idea to take a break from them once in a while so this doesn't happen. It also helps to rotate the sleep remedies you use, too.

High Heels Change Tendon Changes

A new study shows that regularly wearing high heels can cause muscle and tendon changes in your legs -- to the point where wearing flats or flip-flops can be painful.

Wearing two-inch heels (or higher) five or more days a week shrinks a woman's calf muscle fibers by 13 percent, on average. It also thickens her Achilles tendon -- which attaches the calf muscle to the heel -- by 22 percent, according to the study, which was published Thursday in the Journal of Experimental Biology. Walnuts Are An Illegal Drug?

The FDA has sent a warning letter to the president and CEO of Diamond Foods stating that the firm's packages of shelled walnuts are "in violation of the Federal Food, Drug and Cosmetic Act".

Why? Because Diamond Foods dared to list some of the health benefits of walnuts on its website. Health benefits which have been scientifically researched and proven. The FDA says that the walnuts are being "promoted for conditions that cause them to be drugs because these products are intended for use in the prevention, mitigation and treatment of disease".

In other words, if you say that a food is healthy and may help protect against heart disease, diabetes, or arthritis, your words have magically changed that food into a drug. And, guess what, that's illegal. Now you've created an illegal drug and that's a crime.

Even though potato chips are mostly a deep fried snack food, with no scientifically proven health benefits, the FDA has no problem with FritoLay listing on its website some of what they claim are the health benefits of potato chips. We all know that carbohydrates fried in fat and covered with salt are just not healthy to eat.

This certainly seems like a FDA double standard and it is just not acceptable for a government agency to disregard its own mission of educating the public and promoting health. Read the entire article and find out what YOU can do.
